When you try to build a better workout routine, you might wonder whether you should focus more on cardio or strength training. Both have their place, and for most people, the best results come from finding a balance between the two.

Achieving the right balance will depend on your fitness goals, weekly schedule and current fitness level. Someone training for endurance may include more cardio workouts, while someone focused on building muscle may prioritise weight training or resistance training. For general fitness, a mix of both is usually the most effective approach.

In this guide, we’ll look at the difference between cardio and strength training, how each can benefit the body, and how to balance them in your weekly routine in a way that feels sustainable for maximum results.

At Bluecoat Sports, our state-of-the-art gym facilities and team of personal trainers can help you build a routine that supports your goals and fits comfortably into your week. Ready to become a member? Speak to reception on 01403 247572.

What is cardio training?

Cardio training (also known as cardiovascular or aerobic exercise) involves exercise that keeps your heart and lungs working harder for a sustained period, helping improve stamina, breathing, and overall cardiovascular fitness.

Common cardio exercises include:

Brisk walking

Running

Cycling

Swimming

Rowing

Fitness classes

High-intensity interval training

Regular cardiovascular training can also help manage blood pressure and improve overall fitness as part of a balanced routine. In a weekly workout schedule, cardio is often used to support endurance and energy levels.

What is strength training?

Strength training is a form of exercise that challenges your muscles against resistance. This could mean using weight machines, free weights, resistance bands, bodyweight exercises or other weight-bearing exercises. The goal is not simply to lift heavy or add more weight every session; good strength training is about using proper form, moving well and gradually building strength in a controlled way.

The main benefits of this type of training can include building muscle, increasing lean muscle mass, improving muscular endurance and supporting bone health. Over time, building and maintaining muscle can also support body composition and contribute to a healthy metabolism.

As part of a balanced weekly routine, strength training can support posture, control, muscle power, and long-term progress.

Comparing cardio vs strength training

When comparing cardio and strength training, the main difference lies in how each type of exercise challenges the body. Both can support overall health, weight management and long-term fitness, but in different ways.

Focus area

Cardio training

Strength training

How it works

Raises your heart rate and breathing

Challenges your muscles against resistance

Main fitness benefit

Supports stamina, endurance and cardiovascular health

Builds strength, control and lean muscle tissue

Common examples

Running, cycling, rowing, swimming and classes

Weight training, machines, bands and bodyweight exercises

Body composition

Can help you burn calories during the session

Can support muscle growth, posture and bone health

Everyday benefit

Useful for heart health, energy levels and fitness

Useful for movement, stability and a healthy metabolism

If you are choosing between cardio or strength training, the best answer for most people is usually both. Cardio workouts help you move for longer, while strength training helps you feel stronger.

How to balance cardio and strength training for maximum results

Once you have a clear understanding of how cardio and strength training support the body differently, the next step is deciding how both can fit into your week.

Start with what you want to achieve

Your routine should reflect your main goal. For general fitness, a mix of cardio and strength training throughout the week is usually a good approach, as it supports both stamina and strength.

If your aim is to improve endurance, you may include slightly more cardio workouts. If your focus is building muscle, weight training or resistance training may take priority, with some cardio included to support overall fitness.

Be realistic about your weekly routine

A routine with two or three consistent sessions is often more effective than planning five workouts you struggle to maintain.

Once you know how many days you can realistically train, consider what each session should achieve. For example, one session might focus on cardio, another on strength training, and another could combine both in a manageable way.

Make each workout count

To get the most from your weekly routine, try to:

Include both cardio and strength training where possible

Give each session a clear focus, such as stamina, strength, recovery or consistency

Space out harder sessions, especially heavy weight training or high-intensity cardio

Consider intensity as well as workout type, so harder sessions are balanced with easier ones

Avoid making every workout high intensity

This helps you create a workout routine that feels purposeful, balanced and easier to maintain over time.

Allow time for recovery

Recovery is an important part of getting results, especially when your week includes both cardio and strength training. Harder sessions place more demand on the body, so it helps to give yourself time to rest and adapt.

For example, if you’re new to training, an intense cardio session followed closely by heavy lower-body strength training may feel like too much at once.

Spacing harder sessions farther apart can help you train with better energy, maintain proper form and reduce tiredness, making your routine easier to sustain over time.

Avoid overloading similar muscle groups

When planning your week, think about which areas of the body each workout uses most. This is especially helpful if you’re combining cardio and strength training across several days.

For example, running, cycling and lower-body weight training can all challenge your legs, even though they are different types of exercise. Spreading these sessions out can help reduce fatigue, support better movement and make each workout feel more productive.

Overall, this helps your routine feel more balanced, without asking the same muscles to work hard every session.

How to adjust your weekly routine for your goals

Once you have the basics in place, you can adjust the balance of cardio and strength training depending on what you want to achieve. The examples below are general starting points, and the right approach will depend on your fitness level, experience, recovery and any specific health considerations.

Your goal

How your routine might shift

General fitness

Aim for a balanced mix of cardio exercises and strength training to support stamina, strength, mobility and confidence.

Weight management

Cardio workouts may help increase calorie burn, while strength training can help build maintain lean muscle mass. A balanced diet, regular movement and recovery also play an important role.

Building muscle

You may place more focus on resistance training, free weights, weight machines or bodyweight exercises, with moderate cardio included to support overall fitness.

Improving endurance

You may include more cardiovascular exercise, such as steady cardio workouts, running, cycling or classes, while using strength training to support the legs, core, posture and control.

Feeling healthier and more energised

Keep it manageable with a mix of moderate-intensity cardio, full-body strength training and lighter movement.

Your routine does not have to stay the same as you progress and your goals shift. If you are unsure how to structure your week, a qualified fitness professional can help you find a suitable balance for your current ability, goals and recovery needs.

Should you do cardio or strength training first?

There is no single right order. It depends on your main goal for that session. If your goal is to build muscle or strength, start with strength training when your energy and focus are highest. If your focus is improving stamina, endurance or cardiovascular fitness, start with cardio training instead.

For general fitness, either order can work. If you combine both in one workout, avoid making either part too intense, as heavy weightlifting followed by high-intensity interval training can be difficult to recover from.

If you’re new to exercise, returning after injury or managing a health condition, it is worth speaking to a qualified fitness professional or healthcare provider before making significant changes to your routine.

Summary

When it comes to cardio vs strength training, the best results usually come from finding the right balance for your goals. Cardio can support stamina, cardiovascular health and endurance, while strength training helps build strength, support muscle mass and improve everyday movement.

To maximise results, focus on creating a weekly routine that feels realistic, purposeful and sustainable. By combining cardio and strength training, spacing out harder sessions and allowing time for recovery, you can keep making progress without doing too much too soon.

From early June, we will be introducing turnstiles at Reception and access controls on activity doors. The turnstiles are being introduced for a number of reasons:

Have a better record of how many people are visiting the club, when and in most cases why,

Complete membership checks on all users and support a very busy reception desk by automatically checking users into their classes,

Support Christs Hospital School in their efforts to improve CH Student safeguarding.

To allow for the turnstiles to be installed, there will be periods of disruption in the Reception area from the end of May. Every effort will be made to reduce the impact of this on your experience, but nevertheless we would like to thank you in advance for your patience.

This disruption will include closing at 9pm on Tuesday 26th May to allow for the start of the installation process.

Once the turnstiles are in place and switched on, the following changes to how you check in will apply. Until this time, please continue to check in as you already are.

Checking in for a Class

When scanning your membership card at the turnstiles, you will automatically be checked in for your class. You no longer need to visit Reception and can go straight to your activity area. Your activity area will also have a scanner at the door, which will allow you in if you are booked onto that activity.

Checking in for the Fitness Suite

Check-in for the Fitness Suite will continue to operate as it does now; by checking in at Reception, who will grant your card access to the Fitness Suite.

Checking in for the Swimming Pool

When swimming, you will now need to check-in with Reception who will grant your card access to the changing rooms.

Checking in for a racket booking (inside Bluecoat Sports)

When scanning your membership card at the turnstiles, if the court booking is in your name, you will automatically be checked in for your racket booking. You no longer need to visit Reception.

You do not need to check-in for Padel.

Swim Academy & Gymnastics

All Swim Academy, Gymnastics and Parent and Guardian members will require a membership card to seamlessly gain access through the turnstiles. If you do not have a membership card, this will be assigned to you. Further information will follow in the coming weeks.

PAYGO / PAYGO+ or member guests

If you have either of these memberships, or are a guest of a member, you will need to check-in with Reception for all activities, who will then grant you access via the turnstiles.

If you forget your membership card, or require anything further, please visit our Receptionists, who will be available to assist you.

If you have any questions, please do get in touch via info@bluecoatsports.co.uk.

If you’d like to run for longer, feel stronger during your sessions or build your overall fitness, track workouts are a great place to start. A running track gives you a clear, structured space to train, making it easier to practise pacing, build endurance and see your progress over time.

In this guide, we’ll look at how track workouts can help you boost endurance, the types of training that can support stamina, and how to progress safely and confidently.

Key points:

Using track workouts as a structured way to improve endurance

Building stamina through steady laps, run-walk intervals, tempo runs and progressive sessions

Starting each session with a proper warm-up to prepare your body

Choosing sessions that suit your fitness level, confidence and goals

Focusing on consistency and gradual progress

At Bluecoat Sports, our brand-new athletics track launches on 27th June 2026, providing a fantastic space for runners to build fitness, improve stamina and enjoy structured outdoor training in a welcoming environment.

For more information or to become a member, please contact our reception team on 01403 247572.

What is endurance?

Endurance is your body’s ability to keep moving for longer while maintaining a steady, controlled effort. It plays an important role in running, but it also supports general fitness, helping you feel stronger, recover more efficiently and stay active for longer.

For beginners, building endurance might mean running for a few minutes without stopping or completing more laps at a comfortable pace. For experienced distance runners, it could mean holding a steady race pace, improving half-marathon pace or working towards a target marathon pace.

How your endurance improves depends on several factors, including breathing, pacing, leg strength, cardiovascular fitness and running economy. With regular endurance training, including steady laps, interval training and tempo runs, you can improve both aerobic and anaerobic capacity.

These improvements also help build better stamina – being able to sustain effort for longer before feeling tired.

Why use a track to build endurance?

A running track provides a consistent, controlled environment for endurance training. On a standard 400m running track, each lap is measured, making it easier to plan your workout, manage your pace and monitor progress.

Using a track can help because:

Distances are clear: One lap is 400m, two laps are 800m, and so on.

Pacing is easier: Ideal for maintaining consistent effort or practising tempo pace.

Workouts are easier to plan: You can use the track for steady laps, interval training, longer efforts or recovery periods.

Progress is measurable: Repeat the same track sessions to see improvement.

It suits all levels: Beginners can build confidence, while advanced runners can add speed workouts.

Whether you are following a training plan or preparing for a specific race distance, a running track can help you train with more purpose.

Track workouts to build endurance

There are lots of ways to use a running track to support endurance training. The right session will depend on your fitness level, confidence and goals.

Steady lap running

Steady lap running is one of the simplest ways to use the track for endurance. The idea is to run at an easy pace that feels comfortable and controlled, focusing on rhythm rather than speed.

For example, you might run a few laps at a steady pace, take a short walk or recovery jog, then repeat if you feel comfortable. Gradually increasing the number of laps over time can help improve cardiovascular endurance and confidence.

Run-walk intervals

Run-walk intervals can be a helpful option for beginners or anyone returning to running. This approach mixes short periods of running with walking recoveries, making the session feel more manageable.

For example, you could run one lap, walk part of the next, and repeat a few times. This gives your body time to adapt while still building stamina and helping you move more overall.

Longer intervals

Once shorter sessions feel more comfortable, longer running intervals can help build speed, endurance and stamina over sustained efforts. This might involve running two laps at a steady pace, followed by an easy walk or recovery jog.

This style of interval workout can help runners practise maintaining good form and consistent effort, especially when working towards a longer race distance or marathon pace.

Tempo laps

A tempo run is a controlled effort that feels comfortably challenging. It is usually faster than an easy run, but not as hard as a sprint.

On the track, this could mean running a few laps at tempo pace, followed by an easier lap to recover. Tempo sessions can help improve your lactate threshold, which supports your body’s ability to maintain a stronger pace before fatigue sets in.

Progressive lap workout

A progressive lap workout starts gently and gradually becomes more challenging. This can be useful for practising pacing and learning how different effort levels feel.

For example, you might begin at an easy pace, then make each lap slightly faster while still staying in control. This type of speed play can support speed and endurance, helping you build confidence at faster paces without turning the session into a full-speed workout.

If you’re unsure where to begin or how to progress, our knowledgeable team can provide advice based on your fitness level and goals.

Getting set up for endurance track workouts

You do not need lots of equipment for track workouts, but it helps to be prepared with:

Comfortable running shoes

Weather-appropriate clothing

Water and a healthy snack

A watch or phone timer

Once you are ready to get started, take time for a proper warm-up, especially if your session includes faster paces, speed work or high-intensity interval training. Begin with 5–10 minutes of easy jogging or brisk walking, followed by simple dynamic drills such as walking high knees, butt kicks and leg swings.

These movements help prepare your leg muscles, gradually raise your heart rate, and support better running mechanics before the main workout.

How to progress your endurance safely

The best way to improve endurance is to build gradually. Try to change one thing at a time, rather than increasing distance, pace, and intensity all at once.

For example, you could:

Add one extra repeat

Increase your total number of laps

Shorten your recovery periods slightly

Run at a slightly faster pace

Hold the same pace for longer

Progress does not always mean running faster. Being able to maintain consistent effort, recover more quickly or finish a session feeling stronger are all signs that your endurance training is working.

Tips for staying consistent

Endurance is built through regular, repeatable effort. Small improvements, such as running one extra lap or holding an easy pace for longer, can make a big difference over time.

To stay consistent

Why it helps

Set a simple goal before each session

Gives your workout a clear focus

Keep most runs manageable

Helps avoid burnout and tired legs

Use track markings to measure progress

Makes improvements easier to see

Mix up your track workouts

Keeps training more interesting

Train with a friend

Adds motivation and accountability

Make a quick note after each session

Helps you spot progress over time

Staying consistent does not mean every session has to be hard. The aim is to build a routine you can maintain, so your endurance training feels achievable and continues to support your fitness over time.

How often should you do endurance track workouts?

For most runners, one track workout each week is a good starting point. This gives your body time to adapt without doing too much too soon.

If you already run regularly, you may choose to add a second track session, such as one endurance-focused workout and one shorter speed workout. For anyone in marathon training, track work should support your wider training plan.

Summary

Track workouts can be a simple, structured way to build endurance, improve stamina and feel more confident. By using steady laps, run-walk intervals, longer intervals, tempo laps and progressive sessions, you can train at a level that suits your fitness and goals.

The key is to start gradually, warm up properly and focus on consistency rather than speed every time. With regular track sessions, small improvements can build over time, helping you run more comfortably and recover more efficiently.

If you’re looking for a structured way to improve your fitness, track running is a great place to start. A running track provides a safe, consistent environment where you can build confidence, improve your running form, and gradually increase your fitness at your own pace.

In this guide, we’ll cover everything you need to know about track running for beginners, including how to get started, simple ways to structure your runs, and tips to help you stay motivated.

Here are some key points:

Track running is a simple and effective way to improve fitness

A running track helps you measure progress clearly with set distances

Start gradually and build up your running over time

Use a mix of track workouts to keep sessions varied and engaging

Focus on consistency and building a routine that works for you

At Bluecoat Sports, we’re excited to be launching our brand-new 400m running track on 27th June 2026, providing an excellent space for both beginners and experienced runners to train.

For more information, call reception on 01403 247572 or view our expansion plans.

What is track running?

Track running is a form of running that takes place on a purpose-built running track, typically used for training sessions, structured workouts, and athletics.

A standard track oval measures 400 meters for one full lap. At Bluecoat Sports, our new all-weather track will have six lanes, along with other athletic facilities, including an eight-lane 100m sprint section.

Most modern running tracks are designed to offer good grip and a slight amount of cushioning, helping runners maintain control and reduce impact. They also provide an even surface with clearly marked distances, so whether you complete one lap, two laps, or four laps, you always know the exact distance you’ve covered.

Overall, track running helps support better running form and makes it easier to maintain a steady pace. It also allows you to structure training sessions, monitor progress, and build confidence over time.

Getting set up for track running

You don’t need much equipment to begin track running, which is part of its appeal. Getting started is simple, and most people already have everything they need.

Essential gear

Comfortable running shoes (no need to wear spikes initially)

Lightweight, breathable clothing

Water bottle

Optional extras

A running watch to track laps and pace

Extra layers depending on the weather

Most beginners start in standard trainers rather than racing flats, focusing on comfort and support as they build consistency.

How to get started with track running

Many people trying track running for the first time may be familiar with jogging or treadmill running. The track simply adds more structure, making it easier to measure distance and build a consistent routine, however it may feel slightly unfamiliar at first.

For your first session, it’s worth considering going at a quieter time to get used to the layout, or going with a friend who’s been before. Most track users run in the same direction and use different lanes depending on pace, so taking a moment to observe others can also help you settle in.

Once you’re on the track and training, the key is to focus on good habits.

1. Start with a proper warm-up

A proper warm-up prepares your body for exercise and helps reduce the risk of injury.

Try light jogging, along with dynamic movements like walking lunges and simple drills such as butt kicks to improve leg turnover. This combination helps gradually raise your heart rate and get your muscles ready for the session ahead.

2. Begin running with short intervals

For your first few sessions, use a simple interval workout as the main part of your run.

For example, run one lap, then walk for half a lap. If that feels right for you, you can repeat this a couple of times, building up gradually as your confidence improves.

This approach helps you build endurance at your own pace while maintaining a consistent effort, without overdoing it early on.

3. Focus on consistency

As you continue with these sessions, focus on running at a steady pace that feels sustainable and manageable. Rather than trying to go too fast, building a routine is more important than speed at this stage.

Training 2–3 times per week is enough to start developing fitness, with plenty of time for recovery between sessions.

4. Track your progress

One of the biggest benefits of track running is how easy it is to measure progress. Using laps as simple milestones helps keep things clear and motivating.

Moving from two laps to three, and eventually four, is a great way to build confidence. As you progress, you can introduce more structure, including pacing targets such as tempo pace or mile pace, and gradually incorporate more varied track workouts.

By starting with these simple steps and building gradually, you’ll feel more comfortable on the running track and develop a routine that works for you, making it easier to enjoy your time exercising.

Benefits of track running for beginners

If you’re new to running, using a running track can make a big difference in how quickly you find your rhythm and settle into a routine. The structured environment takes away a lot of the guesswork, allowing you to focus on your progress and enjoy the process.

Some of the key benefits of track running for beginners include:

Measurable progress – With clearly marked distances, it’s easy to track how far you’ve run, whether that’s a few laps or gradually building up to longer distances. This makes it easier to stay motivated and see improvement over time.

Ideal for structured training – A running track is perfect for simple track workouts, including interval sessions, tempo runs, and basic speed workouts, helping you build fitness in a clear and manageable way.

Controlled environment – Smooth, even track surfaces reduce the risk of uneven footing and tripping hazards, allowing you to focus on your running form and remain injury-free.

Consistent pacing – Running on a track makes it easier to control your pace and maintain a consistent effort, helping you understand how different speeds feel over the same distance.

Suitable for all runners – Whether you’re a slower runner just starting out or sharing the space with more experienced track users, everyone can train at their own pace in a supportive environment.

Flexible for different goals – Whether you’re aiming to improve general fitness, work towards a long-distance goal, or introduce light speed work, track running can be adapted to suit your needs.

Together, these benefits make track running an accessible and effective way to build confidence, improve fitness, and develop a routine that’s easy to stick to over time.

Getting comfortable on the running track

When starting track running, a few simple adjustments can make your sessions feel more manageable and enjoyable. Keeping these in mind early on can help you make the most of your time on the running track.

What to look out for

What to do instead

Starting too fast on your first lap

Start at a steady pace and build gradually as you go, helping you maintain a consistent effort throughout your session

Skipping a warm-up and cool-down

Allow a few minutes before and after your session to warm up and cool down properly, helping your body prepare, recover, and remain injury-free

Not using the correct lane

Follow the direction of other runners and use an appropriate lane for your pace. Slower runners typically move to the outer lanes, but it’s always best to check signage or observe other track users

Doing too much too soon

Begin with a manageable number of laps around the track and increase gradually over time, allowing your fitness to build at a pace that’s right for you

By keeping these points in mind, you’ll find it easier to settle into a routine and enjoy your track running sessions over time.

Staying motivated with track running

Building a consistent workout routine is key to long-term progress, especially when you’re just getting started.

To stay motivated, it can help to:

Set simple, realistic goals (for example, building up to four laps)

Mix up your track sessions with different paces and distances

Train with friends or alongside other track users

Celebrate small improvements along the way

Even small gains, like running slightly further, feeling more at ease, or maintaining a steadier pace, can make a big difference over time.

Summary

Getting started with track running as a beginner is a simple and effective way to build fitness in a structured, supportive environment. With clear distances and an even surface, a running track makes it easier to develop good habits, improve your running form, and build confidence over time.

By starting gradually, staying consistent, and keeping your sessions varied, you can make steady progress at your own pace. Whether your goal is to complete a few laps around the track or build towards longer distances, track running is an accessible way to get started.

Why Easter holiday activities are great for young children

School holidays are a chance for children to step away from their usual routines and enjoy new experiences. Taking part in organised holiday activities can help keep kids engaged, active, and social while giving families helpful ideas for making the most of the Easter holidays.

At Bluecoat Sports, our junior sessions offer a balance of fun, learning, and physical activity, creating a welcoming space where children of different ages can try something new.

Staying active

Regular exercise is important for growing children, and the Easter holidays provide the perfect time to encourage movement in a relaxed and enjoyable way. Activities that involve movement, such as running and jumping, help develop coordination while keeping kids engaged.

Whether it’s trampolining, trying Padel for the first time, or enjoying a Jump N’ Play session, staying active helps maintain healthy habits during the holiday break.

Building confidence

Taking part in new Easter activities can be a great way for children to explore different interests and discover what they enjoy. Whether it’s trying a new sport, or joining a group session, these experiences help kids develop new skills in a supportive setting.

Holiday sessions are designed to be welcoming and relaxed, allowing children to take part at their own pace while building confidence along the way. For many kids, these first experiences can spark an interest that continues long after the holidays have finished.

Making new friends

Group sessions are also a great way for children to meet others their age and build friendships outside of school. Taking part in shared activities encourages teamwork, communication, and cooperation.

Spending time with other kids can also help children feel comfortable and confident as they create positive holiday memories with their families.

Encouraging creativity

Alongside sport and movement, creative activities play an important role in keeping children engaged. Arts and crafts sessions allow kids to explore their imagination and enjoy a different kind of fun. Activities like colouring, decorating, and simple crafts give children the opportunity to express themselves while developing creativity, focus, and fine motor skills.
